Most lifters are asking the wrong question about carbs. It is not whether to drink something during a session, it is whether your training volume is high enough for it to matter at all.
For a lot of people the honest answer is that it does not. For a smaller group, it decides whether the last two sets look like the first two.
Here is where the line actually sits.
Lifters Eat Fewer Carbs Than The Work Requires
Published guidance for strength and power athletes puts daily carbohydrate somewhere between 4 and 7 grams per kilogram of bodyweight, depending on training phase. For a 180 pound lifter that is roughly 330 to 570 grams a day.
Surveys of what lifters and throwers actually eat land closer to 3 to 5 grams per kilogram. The gap is not dramatic, but it sits at the bottom of the range in a population that trains hard and often.
That matters more than any drink you sip between sets.
What A Lifting Session Actually Does To Glycogen
A 2025 systematic review and meta-analysis pooled 20 studies on resistance training and muscle glycogen. Across those studies, a single session dropped muscle glycogen by an average of 104.3 mmol per kilogram.
The same analysis found the depletion scales with what you would expect:
- More sets means more depletion.
- Longer sessions mean more depletion.
- Moderate loads in the 8 to 12 range deplete more than heavy low rep work.
- Varied intensity depletes more than a fixed load throughout.
That last pair is the counterintuitive one. Your hypertrophy day costs more glycogen than your heavy triples day, even though the heavy day feels harder.
The Honest Answer On Drinking Carbs Mid-Session
A 2022 systematic review by Henselmans and colleagues looked at exactly this question. Its conclusion was blunt: carbohydrate intake by itself is unlikely to improve strength training performance in a fed state, in workouts up to about 10 sets per muscle group.
Seven short term studies found no benefit. Fifteen of seventeen longer term studies found no significant difference in strength development.
When calories were matched between groups, the carbohydrate advantage disappeared entirely.
So if you ate a real meal two or three hours ago and you are doing five working sets of squats, a carb drink is not what is holding you back.
Where It Does Show Up
The same review found the benefits are real, just narrow. They cluster in specific conditions.
- High volume sessions, past roughly 10 sets per muscle group.
- Training fasted, meaning four or more hours without food.
- Already glycogen depleted, which usually means a second session the same day.
- Sessions running past 90 minutes, where the total work accumulates.
Add a calorie deficit to any of those and the case gets stronger. Cutting is the most common reason a lifter runs into the wall mid session.
Timing That Is Worth Your Attention
Before
A mixed meal two to three hours out covers almost everyone. If you train early and that is not realistic, something small and mostly carbohydrate 30 to 60 minutes before does more than a mid workout drink would.
During
Only relevant if you fall into one of the four categories above. If you do, 30 to 60 grams of carbohydrate across the session is a sensible starting point.
After
The anabolic window got oversold. Hitting your daily carbohydrate total matters far more than whether you drank something within 30 minutes of racking the bar.
The exception is the person training twice a day. When the next session is six hours away, re-synthesis speed genuinely becomes the limiting factor.
Reading A Label Without The Marketing
If you have decided you are in the group that benefits, three things on the label actually matter.
1. Grams of Carbohydrate Per Serving
Not scoops, not servings per container. The number you need is grams per serving, so you can work out how many servings hit your target.
2. Sodium
This is the one most so called clean products quietly skip. A product can be built entirely from real ingredients and still give you almost no sodium, which is the electrolyte you lose in the largest quantity.
Anything under roughly 200 mg per serving is a flavored carbohydrate drink, not an electrolyte drink. Both are fine, but know which one you bought.
3. Where the Carbohydrate Comes From
Most mixes build their carbohydrate from maltodextrin plus added sugars. That is not a problem, it is just worth knowing.
Some products use a single whole food instead. Maple MC2 is one example: the 28 grams of carbohydrate per sachet come from organic maple syrup, with 273 mg of sodium and smaller amounts of potassium, calcium and magnesium alongside it.
Whether that specific approach appeals to you is a taste and preference question, not a performance one. The principle is what matters: read the sodium line before you read the marketing copy.
One Thing About Maple and Other Whole Food Sources
A common objection is that a single ingredient means a single sugar, and single sugars cap out lower than blends. That is not quite right for maple.
Maple syrup is roughly two thirds sucrose by weight, and sucrose is a disaccharide that splits into glucose and fructose during digestion. You end up with two sugars from one ingredient.
For lifting this is mostly academic, since you are nowhere near the intake rates where transporter limits bite. It matters far more for endurance athletes taking in 60 grams an hour or more.
A Week For Someone Lifting 5 Days
Assume a 180 pound lifter, training five days, not in a deficit, eating around 400 grams of carbohydrate a day.
- Monday, heavy lower, 6 working sets: meal three hours before. Nothing during.
- Tuesday, upper hypertrophy, 14 sets across chest and back: meal before, 30 to 40 grams of carbohydrate sipped through the session.
- Wednesday, off or easy conditioning: nothing special. Hit the daily total.
- Thursday, heavy upper, 6 working sets: meal before. Nothing during.
- Friday, lower hypertrophy, 12 plus sets, often the longest session: meal before, carbohydrate during, and pay attention to the post session meal.
Two sessions out of five get a drink. The other three do not need one.

Carbohydrate during training is a volume problem, not a willpower problem or a supplement problem. Below about 10 sets per muscle group in a fed state, the research says you are fine without it.
